Stronger Core Plan

Why I’m obsessed with core days lately ✨

If you’ve ever thought, “I want a strong core, but I don’t know what exercises to do”… same. For the longest time I was randomly doing crunches, hoping for a “flat stomach moment,” and wondering why my lower back felt cranky and my progress felt… nonexistent.

Once I started training my core like a real muscle group (with structure, progression, and a mix of stability + strength), everything changed: my lifts felt more stable, my posture improved, and my waist looked tighter even before any major scale changes. And yes—nutrition and hydration matter a lot too, especially if your goal is visible definition.

This is my gym-based core workout routine that I keep coming back to. It’s beginner-friendly, but it also has easy ways to level up. Save it for your next gym session and thank yourself later 😇

What “strong core” actually means (quick but important)

Core isn’t just “upper abs.” A strong core includes your deep abs (transverse abdominis), rectus abdominis (the “six-pack” muscle), obliques, and your lower back + hips working together. That’s why the best routines include:

1) Anti-extension (stop your back from arching) → planks, dead bugs

2) Flexion strength (controlled curling) → sit-ups done well, cable crunches

3) Anti-rotation (stop twisting) → carries, Pallof press

4) Hip flexion + lower core control → reverse crunch variations

My “Updated” Gym Core Routine (the one I repeat weekly) ⭐️

I run this 2–3x per week depending on how my body feels and what my main training is (legs/back days usually make me want more core stability work).

Format: 3 blocks. You can do it as a circuit (minimal rest) or as straight sets (more rest, heavier weight).

Warm-up (10–15 minutes, easy cardio + core prep)

If I’m at the gym and want a longer session, I do a simple ramp like this:

Stairs / step machine: 15 minutes total

• First 5 minutes: comfortable pace

• Next 5 minutes: slightly harder

• Last 5 minutes: hardest pace you can keep without holding on

Then I do 1 quick core activation round:

• 6 slow cat-cows (breathe and move your spine)

• 8 glute bridges (squeeze, don’t over-arch)

• 5 deep breaths lying on your back, ribs down (this helps you feel your deep core)

Block A: My current favorite “3-move” ab workout

This block is inspired by the simple trio I always return to because it hits strength + control without being complicated.

1) Weighted Sit-Ups — 3 sets x 10 reps

How I do it:

• Lie on your back, knees bent, feet flat

• Hold a dumbbell close to your chest (start light!)

• Exhale as you sit up, think “ribs down” instead of yanking your neck

• Lower down slowly with control (this part matters)

Form tip: If your hip flexors take over or your back arches at the bottom, reduce the range of motion or go lighter.

2) Weighted Dead Bug — 3 sets x 10 per side

How I do it:

• Lie on your back, knees bent at 90 degrees (tabletop)

• Hold one dumbbell above your chest with both hands

• Extend opposite arm/leg away from each other (or just extend the leg if you’re newer)

• Lower close to the floor without touching

• Return to start and switch sides

Non-negotiable: Keep your lower back gently pressed into the floor. If it pops up, shorten your range.

3) Plank Hold — 3 sets x 30 seconds

How I do it:

• Forearms under shoulders

• Legs straight, glutes lightly squeezed

• Think: “pull ribs toward hips” (no sagging, no piking)

• Breathe steadily the whole time

Level up: Add 5–10 seconds per week or wear a light plate on your back (only if your form is locked in).

Block B: Gym machines/cables for that “burn” (without chaos)

This is where I add resistance in a way that’s easy to progress. If you want your core to actually get stronger, you need some progressive overload just like any other muscle group.

4) Cable Crunch (kneeling or standing) — 3 sets x 10–12

How I do it:

• Set the cable high with a rope attachment

• Kneel down, rope by your forehead

• Curl ribs toward hips (don’t just hinge at the hips)

• Pause for half a second at the bottom, then come up slowly

Tip: Start with a weight you can control. If you’re jerking the rope down, it’s too heavy.

5) Hanging Knee Raise (or Captain’s Chair) — 3 sets x 8–12

Beginner option: Captain’s chair knee raises (more stable)

How I do it:

• Start from a dead hang or supported position

• Tilt pelvis slightly up (think “tuck”) before lifting knees

• Lift knees toward chest without swinging

• Lower slowly (no dropping)

If you feel it mostly in hip flexors: Slow down and focus on the pelvic tuck first.

Block C: Anti-rotation + “real life” core strength

This is the part that makes everything feel tighter and more athletic. It’s also amazing if you sit a lot during the day and want better posture.

6) Pallof Press — 3 sets x 10 per side

How I do it:

• Cable at chest height

• Stand sideways to the machine, feet shoulder-width

• Press the handle straight out and hold 1 second

• Don’t let your torso twist toward the cable

Make it harder: Step farther from the machine or do it in a half-kneeling stance.

7) Suitcase Carry — 3 rounds x 30–45 seconds per side

How I do it:

• Hold one heavy dumbbell at your side

• Walk slowly and tall (no leaning)

• Keep ribs stacked over hips

Why it’s elite: It trains your obliques to stabilize your spine—this is the “snatched waist” feeling without endless side bends.

Optional finisher (5–10 minutes) if you want the sweaty vibe

If I have time and want a little extra burn, I finish with low-impact cardio:

Arc trainer / elliptical: 10 minutes total

• 5 minutes moderate

• 5 minutes slightly harder

This helps me cool down while still keeping my core engaged and my breathing under control.

Beginner-friendly version (if you’re starting from zero)

If you’re new, postpartum, returning after a break, or just want something that won’t wreck you, do this version first for 2–3 weeks:

• Dead bug (bodyweight): 3 x 8 per side

• Incline plank (hands on bench): 3 x 20–30 sec

• Cable crunch (light): 2–3 x 10

• Captain’s chair knee raise: 2 x 8

Rest: 60–90 seconds between sets. Keep it calm and controlled.

Postpartum-friendly notes (core edition)

If you’re postpartum (or suspect you have core weakness), the goal is control first, not max intensity. I keep these rules for myself:

• No doming/coning: If your belly pushes outward during a move, scale it back.

• Prioritize deep core breathing: Exhale on effort, ribs down.

• Choose stability over speed: Slow reps beat fast reps every time.

If anything feels painful or “off,” it’s a sign to regress the movement and rebuild gradually.

How to progress (so you actually see changes)

Week to week progression ideas:

• Add 1–2 reps per set (until you hit the top of the rep range)

• Then add a small amount of weight and go back to the lower reps

• Add 5–10 seconds to planks weekly

• Make dead bugs harder by extending legs straighter or lowering closer to the floor

My personal rule: If I can’t keep my ribs down and pelvis controlled, it doesn’t count as a rep. Harsh but effective 🥴

Nutrition + hydration (because core definition is not just workouts)

Adding core workouts into your routine helps a lot, but nutrition plays a huge role too. I keep it simple:

• Protein at most meals (helps recovery and muscle building)

• Lots of water (seriously, it changes everything for bloating and performance)

• Consistency over “perfect” (a few solid weeks beats one intense week)

No extreme rules needed—just habits you can repeat.

My exact weekly placement (if you want a plug-and-play plan)

Option A (2x/week): Add this routine after upper body days.

Option B (3x/week):

• Day 1: Block A + Block B

• Day 2: Block A + Block C

• Day 3: Beginner-friendly version (lighter, more control)

This keeps your core training frequent without making you sore 24/7.

Little form cues that made the biggest difference for me

• Exhale on effort (sit-up up-phase, dead bug extension, plank bracing)

• Ribs stacked over hips (this is the “tight” position)

• Slow negatives (lowering phase builds control and strength)

• Stop chasing random exercises and repeat the basics long enough to progress

If you try this routine, I want to know which move you feel the most—weighted sit-ups, dead bugs, or planks? 😇
